Why do I wake up at 4 AM and can't get back to sleep?

Updated October 16, 2026 · 3 min read · Sources listed below

Short answer. By 4 AM your body has used up much of its sleep pressure and sleep is light, so small triggers wake you fully. In your 40s, hormone changes and hot flashes add to it; so do alcohol, an early bedtime, early light in the room and worry. Waking very early can also be a sign of low mood. Keep a fixed wake time, block early light, and talk to a doctor if it comes with low mood.

Why 4 AM

Deep sleep is concentrated early in the night. By the early morning you are mostly in light and dream sleep, with little sleep pressure left. A noise, a hot flash or a thought can then wake you, and getting back to sleep is harder than at midnight.

Sleep problems also rise through the menopause transition, linked to hormone changes and hot flashes beyond the effect of age.

What to try this week

  1. Fix your wake-up time and keep it every day. If you wake earlier, rest quietly without checking the time.
  2. Block early light with blackout curtains or an eye mask.
  3. Move bedtime a little later if you are going to bed long before you feel sleepy.
  4. Finish alcohol at least three hours before bed.
  5. Write tomorrow's to-do list in the early evening, so 4 AM has less to chew on.
  6. Track two weeks with a printable tracker to see what changes the pattern.

When to see a doctor

See a clinician if early waking has lasted more than three months, if it comes with low mood or loss of interest, if hot flashes are waking you most nights, or if you snore loudly or gasp at night. CBT-I is the first-line treatment for chronic insomnia.

Frequently asked questions

Why do I wake up at 4 AM every morning?

Sleep is lightest in the early morning and sleep pressure is low, so small triggers wake you. Early bedtimes, early light, alcohol, hot flashes and worry make it more likely. Waking very early can also be a sign of low mood.

Is waking up at 4 AM a sign of depression?

It can be one symptom: the NHS lists waking very early among depression symptoms. On its own it has many other causes. If it comes with low mood or loss of interest, talk to a doctor.

How do I stop waking up at 4 AM?

Keep a fixed wake time, block early light, avoid going to bed too early, finish alcohol three hours before bed and write tomorrow's list in the evening. Track two weeks to see what helps.
